# Drop sets, myo-reps and rest-pause: do they beat straight sets?

> Drop sets, myo-reps and rest-pause grow muscle about as much as straight sets in less time. What the 2026 reviews found, and how to count them in your week.

## Short answer

- Drop sets build about the same muscle and strength as straight sets. A 2026 meta-analysis of 12 trials (274 people) found no difference, and the sets felt harder.
- Myo-reps matched straight sets in one small trial of trained men. Rest-pause matched them or slightly beat them in small trials of trained lifters.
- Drop sets and myo-reps save time. Some drop-set routines took one third to one half as long as straight sets, and a myo-rep routine used about 30% less volume load for the same result.
- Povver, a strength training app, logs each drop as its own set and counts it as a hard set by the usual rule. It does not raise the weight on a drop.

In the trials so far, drop sets match straight sets for muscle and strength, and some routines finish sooner. Havers et al., a 2026 meta-analysis of 12 trials and 274 participants, found no difference in either, though lifters rated drop sets harder. One small trial of trained men found the same for myo-reps. Small trials found rest-pause matched straight sets or slightly beat them. Use them to save time, and do not count on extra growth.

## What are drop sets, rest-pause and myo-reps?

A drop set takes a set to failure, then carries on at a lower weight with no rest. Rest-pause and myo-reps both aim for more hard reps on one exercise without a full rest. The table shows how each is run.

| Method | How it goes | Typical use |
|---|---|---|
| Drop set | Take a set to failure, cut the weight, and keep going straight away, usually two or three times | Last set of an isolation or machine lift |
| Rest-pause | Take a set close to failure, rest briefly, then get more reps with the same weight | One extra push on a lift you already know |
| Myo-reps | One activation set a rep or two short of failure, then mini-sets of 3 to 5 reps with under 30 seconds between them | Isolation lifts when time is short |

*How the three methods are usually run. Drop sizes and rest times vary by coach and have no single research definition. Drop sizes follow Wikipedia's range for tight drops, and myo-rep details follow StrengthLog's and Barbell Medicine's descriptions.*

A drop usually takes off 10% to 25% of the weight, so from 80 kg / 176 lb you might go to 65 kg / 143 lb, then 52.5 kg / 116 lb. That is only an illustration. The trials below used different schemes.

## Do drop sets build more muscle than straight sets?

No. Havers and Sødal, two meta-analyses of drop sets, found no hypertrophy difference. Tsartsapakis and Cowley, two reviews of all advanced methods, found no hypertrophy advantage overall.

| Review | What it pooled | Muscle size | Strength |
|---|---|---|---|
| Havers et al. 2026 | 12 trials, 274 people, drop sets against straight sets | No difference (effect size 0.04, 95% CI -0.29 to 0.36) | No difference (-0.04, CI -0.34 to 0.26) |
| Sødal 2023 | 6 trials (5 pooled), 142 people aged 19 to 27, 28 of them women | Both groups grew, no significant gap between them (p = 0.39) | Not pooled |
| Tsartsapakis 2026 | 23 trials of advanced methods in recreationally trained adults aged 18 to 45 | Small and not significant across all methods (g = 0.046). Drop sets matched straight sets when volume and effort matched | Advanced methods ahead overall (g = 0.351), mostly velocity-based and eccentric methods |
| Cowley 2026 | Network meta-analysis of seven advanced methods | No method consistently better | Similar across all methods (every credible interval crossed zero) |

*Effect sizes are standardised differences between drop sets (or advanced methods) and straight sets from the four abstracts. Zero means no difference. Populations are healthy adults, mostly young and untrained to moderately trained.*

The American College of Sports Medicine's 2026 position stand points the same way. It pooled 137 reviews and more than 30,000 people, and set structure did not consistently change outcomes. Weekly volume did: hypertrophy was better at 10 or more sets a week.

> Drop sets save time. In the trials, they did not add muscle.

## What do the individual trials show?

Each trial is small, so the results bounce around.

| Trial | Who | Weeks | What happened |
|---|---|---|---|
| Fink 2018, drop set | 16 young men | 6 | Triceps size rose +10.0% with one drop set and +5.1% with three straight sets, eight men per group. Strength (12-rep max) rose +16.1% against +25.2%, with no test of that gap reported |
| Varović 2021, drop set | 16 young men, one leg each | 8 | Rectus femoris thickness grew more with drop sets at two points along the muscle. Vastus lateralis and strength (+34.6% against +32.0%) did not differ |
| Ozaki 2018, drop set | 9 untrained men, one arm per method | 8 | Elbow flexor size rose the same in all three methods. The drop-set arm trained for the least time |
| Enes 2021, rest-pause and drop set | 28 resistance-trained men | 8 | Thigh thickness did not differ between rest-pause, drop sets and straight sets at matched volume. Rest-pause raised squat 1RM more than straight sets |
| Prestes 2019, rest-pause | 18 trained adults | 6 | Strength was similar. Thigh thickness rose 11% with rest-pause against 1% with straight sets |
| Vargas-Molina 2026, rest-pause against drop sets | 23 trained adults | 8 | Lean mass rose by 1.2 kg / 2.6 lb with rest-pause and 1.4 kg / 3.1 lb with drop sets, no difference between them |
| Bradshaw 2026, myo-reps | 22 resistance-trained men | 8 | Muscle size and strength rose the same. The myo-rep group did about 30% less volume load |

*Each row is one trial, read from its abstract. Sample sizes are 9 to 28 people.*

When two trials disagree, the gap is in one muscle or one lift. Fink's drop-set group gained less 12-rep-max strength (+16.1% against +25.2%, no test of the gap reported), while the pooled strength difference in Havers is zero. Prestes found a rest-pause edge for thigh size and Enes found one for squat 1RM. Tsartsapakis reports a modest muscle edge for rest-pause, but Cowley found no method consistently better for hypertrophy, so treat the edge as unproven.

## Do they really save time?

Yes, in the studies that timed it. Some drop-set routines in the Sødal review took half to one third of the time of straight sets. Ozaki's drop-set arm trained for the least time and still gained as much size. Bradshaw's acute crossover found myo-reps shortened the session, and in the 8-week trial the myo-rep group did about 30% less volume load for the same result.

## What do they cost?

Effort. Havers pooled higher perceived exertion (effect size 1.62) and higher blood lactate (0.67) for drop sets. In Enes's 2023 crossover of 24 resistance-trained men, the drop-set session rated 8.1 for effort against 5.9 for straight sets, and they rated it less pleasant. Total volume did not differ significantly.

Havers flags possible extra recovery needs, but no trial here measured next-day recovery.

## Which one should you pick?

The trials do not rank them. Two trials put rest-pause against drop sets (Enes 2021, Vargas-Molina 2026) and found similar growth, and no trial we know of compares myo-reps with either. Povver's judgment is to pick by the lift. A stack or cable lets you change the weight quickly, which suits drop sets. A fixed weight suits rest-pause and myo-reps when changing the load is slow.

## How should you use them?

These rules are Povver's judgment, built on the evidence above, and no trial has tested them. Put a drop set on the last set of a stable lift. Machines, cables and isolation work let you cut the weight fast and fail safely. Keep squats, deadlifts and heavy presses as straight sets. Adding weight week to week is how you get stronger, and straight sets make that easy. Keep drops to one or two per muscle per session. Drops tire you out, and a session packed with them leaves you able to do less training.

When time is short, one set with two or three drops can stand in for some straight sets on an isolation lift. How many is not settled. Whatever the technique is called, count hard sets: a drop that ends within 3 reps of failure is one by the usual rule.

## How does Povver handle drop sets?

In the workout screen you tag a set as a drop set, and it shows a D. Each drop is logged as a set of its own, because Povver works from the sets you log.

In your weekly sets, a drop counts as work, like any set that is not a warm-up. Whether it is a hard set depends on the reps in reserve and the reps you log, not on the D label. The [hard sets post](/blog/sets-per-muscle-group-per-week) has the rule. A working set plus three drops, all taken to failure, can therefore add up to four hard sets to the week. That is Povver's convention, not a study result.

Povver does not progress drop sets in a template, since each drop is set relative to the working set above it, and the next weight comes from the working sets. Myo-reps and rest-pause have no set type of their own. Log each mini-set as a set and the usual rule counts it.

## What have the studies not tested?

The trials above lasted 6 to 8 weeks and used small groups of mostly young men. Rios, a 2026 narrative review of 40 recent trials, warns that "no significant difference" in small studies does not prove the methods are equal. None of them were built to test that. The reviews also note a lack of lifters with years of training. No trial we know of compares drop sizes or works out how many straight sets a drop set is worth. Long-term joint or tendon effects are untested.

## Drop sets: common questions

### Do drop sets work for muscle growth?

They work about as well as straight sets. A 2026 meta-analysis of 12 trials (274 people) found no difference in muscle size or strength. What drop sets do offer is time, since some routines took half to one third as long.

### Are drop sets better than normal sets?

Not for results. Two meta-analyses of drop sets found no difference in muscle growth, and two reviews covering all the advanced methods found no hypertrophy advantage overall. They do save time, but you pay for it in effort, because perceived exertion and blood lactate both run higher.

### Do myo-reps work as well as straight sets?

They did in one 8-week trial of 22 resistance-trained men. Myo-reps matched straight sets for muscle size and strength on about 30% less volume load. That is one small trial, so it is promising but not settled.

### Does rest-pause build more muscle?

Maybe a little, in some muscles, but it is not proven. Prestes found a thigh-size edge and Enes a squat-strength edge. Tsartsapakis reports a modest muscle edge for rest-pause, while Cowley found no method consistently better. A direct 2026 trial of rest-pause against drop sets in 23 trained adults found them equal.

### Which is best: drop sets, rest-pause or myo-reps?

None has been shown to be best. Rest-pause against drop sets gave similar results in two trials, Enes 2021 for thigh thickness and Vargas-Molina 2026 for lean mass, and no trial we know of compares myo-reps with either. The pick comes down to the lift: a quick weight change favours drop sets, and a fixed weight favours rest-pause or myo-reps.

### Do drop sets build strength?

About as much as straight sets do. Across 12 trials (Havers et al. 2026) the pooled strength difference was zero, with the range of plausible values running from a small loss to a small gain. One 6-week trial of 16 men found a drop-set group gained less 12-rep-max strength than a three-set group (+16.1% against +25.2%, with no test of the gap reported), and one 8-week trial of resistance-trained men found rest-pause raised squat 1RM more than straight sets.

### How many drops should a drop set have?

Two or three drops of 10% to 25% each is the usual advice in guides, but the trials above ran different schemes, so no setup is proven. Stop once the reps get too few to count as a real set.

### How often should you do drop sets?

Not often. Povver's judgment is one or two per muscle per session, at the end, on stable lifts, since no study sets a frequency. Extra fatigue is the main cost.

### Do drop sets count as one set or several?

Each drop is logged as a set of its own, and it counts as a hard set by the usual rule when it ends within 3 reps of failure. So a working set plus three drops, all taken to failure, can add up to four hard sets to your week. No trial we know of has worked out the right exchange rate against straight sets.
